A Free 7-Day Gentle Strength Challenge for Women Over 35

Free 7-Day Gentle Strength Challenge printable for women over 35: three pages showing the weekly plan, five gentle moves and a tracker

If you have ever felt your knees complain on the way up from the floor, or noticed that the grocery bags feel heavier than they used to, you are not alone. For many of us, somewhere in our late thirties and forties, strength stops being something we have and becomes something we have to keep. The lovely news is that it does not take a gym membership or an hour a day to start. It takes a few simple moves, a little consistency, and permission to begin gently.

That is exactly what the free 7-Day Gentle Strength Challenge is for. It is a three-page printable with five beginner-friendly moves, a day-by-day plan and a tracker you can hang on the fridge. Here is how it works, and why a gentle week is such a good place to start.

Why strength matters more after 35

Strength training is not about chasing a certain look. It is about the everyday things: getting up from a low chair without pushing off your knees, carrying a laundry basket up the stairs, lifting a toddler, or kneeling in the garden for an afternoon and still feeling good the next day. Building and keeping muscle helps with all of that, and many people find that regular strength work also helps them feel steadier on their feet and more confident in their bodies.

The hardest part is usually not the exercise itself. It is knowing where to begin, and not doing too much too soon. A gentle, structured week gives you a clear starting line and lets you see how your body responds.

What is inside the free challenge

The printable is designed to be used, not just read. It includes:

  • A one-week plan with four strength days, two restore days for walking and balance practice, and a celebration day at the end.
  • Five gentle moves, each with simple form cues plus an easier version and a "little more" option, so you can meet yourself where you are.
  • A chair stand check to do on Day 1 and Day 7, so you have a real number to compare.
  • A seven-day tracker for rounds, walking minutes, balance practice and how your energy felt each day.

All you need is a sturdy chair, a bit of wall, a towel and a mat or rug. Most days take about 15 minutes.

The five gentle moves

1. Chair sit-to-stand

This one builds strength in your legs and hips for the move you do dozens of times a day: getting up and sitting down. Stand tall by pressing through your heels, then lower yourself slowly, taking about three seconds to sit.

2. Wall push-up

A friendly way to strengthen your chest, shoulders and arms. The closer you stand to the wall, the easier it is; step your feet back as you get stronger.

3. Glute bridge

Lying on your back with your knees bent, lift your hips until your body makes a line from shoulders to knees. It strengthens the muscles that support your hips and lower back.

4. Supported calf raise

Holding the back of your chair, rise onto the balls of your feet and lower slowly. Strong calves and ankles help with walking, stairs and balance.

5. Standing row with a towel

Pulling a taut towel toward your chest and squeezing your shoulder blades together works your upper back, the muscles that help you stand tall after a long day at a desk or a sink.

The printable explains each move step by step, with the easier and harder options right beside it.

How to get the most from your week

  • Go slowly. Control matters more than speed. A slow, steady rep does more than a rushed one.
  • Write it down. Ticking off a day on paper is surprisingly motivating, and your notes will show you how much changed in just seven days.
  • Use the rest days. Walking and balance practice are part of the plan, not a break from it.
  • Listen to your body. Working muscles should feel warm and tired. Sharp pain, dizziness or joint pain means stop. If you have an injury, a health condition or any concerns, check with a qualified healthcare professional before you begin.

Where to go after seven days

When you finish the week, you will have a habit started and a Day 7 chair stand number to be proud of. If you would like to keep going, here are two next steps:

  • The Longevity Lift is a four-week strength training guide for women over 35, built around two full-body workouts a week with an optional third session. It includes an illustrated exercise guide with start and finish drawings, guidance on choosing weights and progressing gradually, walking and balance practice, and printable workout logs.
  • 30-Day Strong Arms is a printable dumbbell plan for your arms, shoulders, chest and upper back, with a 30-day calendar, three strength sessions a week, an illustrated exercise library and strength-progress trackers.

Both are instant PDF downloads, so you can print just the pages you need.

Strength is built one gentle week at a time. I hope this one feels like a kind first step.
